im on a mac book with no fancy stuff and i am wondering how to change my hertz on quest 3.

From the downaload page, https://sdq.st/download if you have the Advanced Installer, once installed and connected, click wrench icon at the top, or from the in-VR app, go to the settings page once your turned on the Wifi icon and accecpted the USB debugging prompt in the headset.
